How Stiff Are Your Ankles? https://youtu.be/c1AnFOExe0k Ankle range of motion plays a huge role in squatting and injury prevention. If you can't drive your ankles forward in the squat (runners, I'm looking at you ;) ), your depth and ability to keep your chest upright get compromised. https://youtu.be/VEUHkqdcsXA Two quick ankle mobility drills I like to do to improve ROM are the Cossack Squat and Goblet Squat. Both exercises lengthen the soft tissues surrounding the ankle and prime the joint for full depth squats. In order to assess ankle mobility, I use two tests: The first is the Ankle Dorsiflexion test against a wall. Can you drive your knee forward (with a flat foot) to meet the wall when you are roughly 4-5 inches away? (If you feel a pinch in the ankle here, it most likely indicates an impingement of the joint. For that, look up "banded ankle distraction" on YouTube.) The second mobility test is the Campfire Squat test. Here, we strive to hit a full depth squat with feet and knees together. Kelly Starrett says if you can't hit this position, you should be OBSESSING about being able to do it. This test displays full ankle, hip, and knee range of motion (flexion). You should aim to be so comfortable in this position you could have dinner down there. It is very normal to fail these tests. A lifetime of shoes with elevated heels rarely put your ankles in this much dorsiflexion. The good news is, you can get your range of motion back. I hope these help in that process. The Table Rock mobility exercise is a great developer and test of healthy shoulder and back function. From a seated position, reach your arms back behind you with a shoulder-width grip on the ground. Place your feet flat on the floor near your hips at about the same width as your hands, and from here be sure to sit up tall with your back nice and straight. Begin the movement by retracting your shoulder blades (“pinch” them together) and squeezing your glutes. Press both your hands and feet into the ground to initiate the lift. Strive to reach a top shape where your shoulders are extended to 90 degrees behind your torso, and your hips are open to a perfectly flat “table top” position. Pause for the specified amount of time, then reverse the movement on the way. Keep your elbows straight, shoulders retracted, and glutes tight. Make sure that you descend fully in between repetitions. It is normal to feel stretching in the biceps at the top, but do not push through pain. When used as an Integrated Mobility tool, we like to perform these for 5 repetitions over 30 seconds. Have fun with these! The Shoulder Bridge Rock is a great developer and test of healthy shoulder and back function. Make sure to extend the hips upward as strongly as you can at the top with minimal lumbar arching. The Hinge Row is a great elbow, shoulder, and back preparatory movement to help develop healthy and capable upper body pulling and pressing joints. We have found that the Hinge Row will help prevent injury to your shoulders while strengthening your external rotators and traps, otherwise known as your shoulders and upper back. Incorporating the Hinge Row into your training will help counteract all the forward movement we do throughout our daily lives with our hands out in front of our body. Begin by setting up your pair of rings so that they are about a foot over your head when you are seated on the ground. Grab the rings and with straight elbows, lift your hips to form a straight line with your body from head to toe. Bend (or pike) at your hips until your torso reaches an upright position so that your arms form a 90° angle at the elbow. Lower down to the starting position and repeat for the prescribed rep count. Make sure that when you begin the movement, that your glutes and shoulders slightly off the ground, and that you do NOT move your hips. Keep the palms facing one another for the entire movement. We have observed that nearly every measurable value of health can be placed on a continuum that ranges from sickness to wellness to fitness. https://youtu.be/VEUHkqdcsXA Though tougher to measure, we would even add mental health to this observation. Depression is clearly mitigated by proper diet and exercise, i.e., genuine fitness. For example, a blood pressure of 160/95 is pathological, 120/70 is normal or healthy, and 105/55 is consistent with an athlete’s blood pressure; a body fat of 40% is pathological, 20% is normal or healthy, and 10% is fit. We observe a similar ordering for bone density, triglycerides, muscle mass, flexibility, HDL or “good cholesterol”, resting heart rate, and dozens of other common measures of health. Done right, fitness provides a great margin of protection against the ravages of time and disease. Where you find otherwise examine the fitness protocol, especially diet. Fitness is and should be “super-wellness.” Sickness, wellness, and fitness are measures of the same entity. How Low Is Too Low When Squatting? There is no one size fits all when it comes to squat depth. Your mobility, proportions, and the stimulus you are going for are all factors in determining how low your squat depth should be. For example... Here are some personal examples of how my desired STIMULUS changes my squat depth: When I back squat or air squat I go hips just below parallel, because my focus is on hip drive out of the bottom position and efficiency so there isn't really a need to go ass to grass. When I front or overhead squat, I go well below parallel so that the strength training will carry over to my receiving position in the Olympic lifts. When I am working on mobility or resting, I sit in an ass to grass squat (usually bodyweight only with a rounded back). And here are a few more examples, although this time it's about how MOBILITY restrictions change squat depth: In order to keep an engaged core and stable midline, I rarely go lower than an inch or two below parallel when back squatting. If I go any lower, I feel my pelvis rotate into a butt wink so I pause just before that depth. For my front and overhead squats, I go ass to grass because my back position is relatively stable even in the bottom position. In hindsight, I really didn't give a straight answer to the "how low should you go?" question from earlier, but that's honestly because there is no easy answer. You have to prioritize a braced midline (some exceptions exist when working mobility/resting) and getting hip crease below parallel. After that, it's up to the individual in terms of how low for all the reasons I've stated above. One last tip, if mobility is preventing you from hitting the positions you want, the best way to improve it is to simply squat more.
